CrossFit Day 60 & 61 …

Needless to say, I’ve been sore this week.  Little Rock, or more specifically the weather and the hills, beat me up badly.  I was sore in places that never hurt.  However, I knew if I didn’t haul it up and out to CrossFit on Tuesday morning that my recovery would be stalled.  I needed to stretch a lot and get the blood flowing to heal those micro tears in my muscles.   But it wasn’t easy getting “up and out” the door because quite frankly, I was exhausted between the race and the driving and my little man who thinks sleeping is boring.  But I went anyhow and I was glad that I did because I started feeling better!

Day 60Substitute instructor {insert total panic} – However, The Sub was told “about” our group a couple times.  We aren’t hard core CrossFitters, we just CrossFit for cross training and strengthening.  We are “special”, and we are loud, and we are a lot to handle at 5am.  Kudos to The Sub for managing the class without totally freaking out about our stupid questions.

Strict Press – Press up over the head w/o any bounce or use of legs.  Super hard.  5×3 @ 63#s

Tabatas for Total Reps – 8 sets of each movement, 20 seconds on, 10 seconds rest, keep track of reps.

  • Air Squats – Just regular squats but the title freaked me out cuz I was thinking I needed to do like a jumping squat in the air.  And I knew I wouldn’t be able to get those tired legs 2” off the ground.  So it was a win in my court when The Sub told us that they were just regular “unweighted” squats.  Very doable.
  • Abmat Sit-ups
  • Burpees
  • Ball Slams – 20#

Day 61 – Welcome back Jared!  Don’t leave us again, you scared us badly. I realize that you too need to vacation but we were were afraid The Sub was going to hurt us! 

Push Press – 5×3 @ 73#

EMOTM – Every Minute On The Minute – 20 minutes.  You have one minute to do the first move.  After completion of the required reps, rest until that minute “dings”.  Then switch to the second station and complete the required reps within one minute.  The buzzer dings every minute to signify the switch.  You will work for 20 minutes total, 10x at each station.

  • 10 Kettlebell Swings – 36#
  • 10 Ring Rows

Good week at CrossFit and I’m now loosened up enough that I should do a short, slow run tonight.  Next up, the Oak Forest Fleadh 5K on Saturday March 8th.  12 degrees with snow and ice expected.  Can’t wait!  Okay, I’m exaggerating by a lot but trying to be positive.

CrossFit Day 56 & 57

This week at CrossFit was about the same as last week.  Hard.  But as someone mentioned yesterday, if it were easy then I wouldn’t actually be working at it so I’m just going to keep trying!

Day 56 – Push Press 5×5 (73#) – super tough this go round.  Usually I can knock these out but this time my arms were struggling a bit.

21-15-9   Typical CF step-down type WOD.  21 of each move the first round, 15 the next, finishing with 9 of each.  Between each round (or set), add in 100 single jump ropes (or 50 double unders).  This was a tough one.  The Burpees and the Pull-Ups are nemeses of mine.  I actually laid on the floor after this one for a few seconds.  Tough.

How Many Burpees

  • Burpees
  • Kettlebell Swings (26#)
  • Pull-Ups – Assisted with a two bands and it was still hard
  • 100 single jump ropes between each of the 3 sets.

Day 57 – Tabatas (20 seconds on, 10 seconds off, 8 rounds before moving to the next thing)

  • Ball Slams – 20#
  • Push-Ups – Yes, I still have spaghetti arms and could barely get 5 push-ups in the 20 seconds.
  • Lunges
  • Abmat Sit-Ups
  • Ring Rows

THEN we got to practice double unders (rope jumping but rotating the rope 2x before your feet hit the ground).  I think it went well.  I couldn’t string multiples together but I could jump a few singles, then do a double under, then a few more singles, then add in another double under.  I managed to put 3-4 into one segment (a couple times) before getting caught up in the rope.  I will note that it takes A LOT more energy to do a double under verses just single jumps.

CrossFit Day 54 & 55

I’ll be honest, this far into CrossFit, it shouldn’t seem so hard EVERY DAMN TIME.  But it is hard.   I’m not sure if that is good or bad.  I want to be stronger but just don’t feel as if I am getting where I want to go.  Maybe because I only go twice a week?  Maybe because I’m in the middle of a pretty fast training cycle as I am trying to get these legs to start turning over QUICKLY again?  Maybe because I’m overeating and have gained weight?  Maybe because I’ll be 40 in a little over a month?  Obviously, I’m not sure what the missing part of the equation is, for me, but I’m pretty sure I can put the blame on the crap that I’m stuffing in my mouth my food intake.  I eat well 90% of the time.  But apparently that 10% WEIGHS me down.  I need to get it together!!  I need to be more disciplined.

Now onto the WODs from last week.  I’m still going.  I’m still trying.  And when I get tried, I tell myself that I need to keep pushing because that’s what will make me stronger.

CrossFit Day 54 – Push Press 5×3 (73#s) & Tabatas

Tabatas – As you probably know by now, this is the 8 sets of each movement with 20 seconds on and then 10 seconds off (rest) between sets.

  • Ring Dips – Super hard.  My spaghetti arms aren’t showing much improvement, plus I’m not coordinated enough for the ring dips.  I’m very shaky and even with the assistance of the band, this is a difficult move for me.
  • Ball Slams – 20# ball.  We’ve recently moved up in weight in all our “balls”, and even the kettle bells.  I know this is a positive thing but it makes everything SO tough.
  • Sit-ups – Actually something I can do.  Yay me!
  • Wall Balls – 14# ball
  • Rowing

CrossFit Day 55  – Front Squats 5×3 – (73#s)

Partners – Each person does half of the prescribed WOD (workout of the day).  Items can be divided in any way you choose (sometimes we just do half each, sometimes we have to break it down more.  EX – burpees we did 10 each x2, then 5 each).  Timed workout, so please bust it so your partner isn’t waiting on you for too long!

  • 50 Burpees
  • 100 Sit-ups
  • 50 Box Jumps – Super tall box this time!!  I  normally use the 18” and this was maybe 24”, I could definitely tell and had to be careful to make it up and not misstep.
  • 100 Kettlebell Swings – 35#
  • 50 Wall Balls – 14#
  • 100 Ball Slams – 20#

Last week was a tough week.  I was tired.  But I still went.  If I go into every workout “fresh” and ready to rumble then I’m not pushing myself or improving.  While it’s important to know my body and know when I NEED to rest, it’s just as important to realize when I get to the mid to 3/4s point of a tough training cycle, everything will be tired.  And this is the most integral point of the cycle when I need to keep pushing so that I can make the most progress.  I “get it” but that doesn’t mean that I don’t feel like crying sometimes tired.

More Wintery Workouts + CrossFit Day 52 & 53

This was a good week, workout wise.  I’ve been in a bit of a wintery rut and decided to kick that to the curb by starting to focus on one of my favorite races, the Shamrock Shuffle 8K!  This brought the realization that I was NOT ready to run fast and I needed to start reintroducing some speedier run sessions so that I don’t hurt myself in the Shuffle!

As a result I started a fresh training cycle via the Run Less Run Faster app on my iPhone.  This forced both a speed workout AND a tempo session this week that I was dreading but then actually enjoyed.  While the initial speed session didn’t go perfectly, I feel as if the tempo session was decent.  No perfect, but good.  Which means that my pace isn’t that far off, I just need to get used to spinning these long legs a “little” faster! 

I also managed two StairMaster sessions, which I am dubbing as “hill work”.  Since I’m running on the treadmill, and since its super hard for me, I just zone out with a 1% incline.  All the time.  No hills.  No fun iFit live workouts thru some mysterious mountainous areas.  Nope, just flat running with a teeny-tiny incline of 1%.  I’m hoping the StairMaster workouts will give me a tiny bit of strength for whatever hills I might encounter in Little Rock.

I also was able to brave the snow and our drifted roads to hit both 5am CrossFit sessions this week. #WINNING

Push Press – 5×3 – 73#s

Tabatas – Perform 8 sets of the particular exercise before moving to the next station.  Each set is timed and you do as many reps as possible in the allotted time.  The time frame for Tabatas is 20 seconds “on” for the movement, 10 seconds rest = 1 set.  Repeat x8, then rotate to the next station.

  • Kettlebell Swings – 26#
  • Hand Release Push-Ups – Super hard.  My arms are weak even though I want them to be strong!
  • Sit-Ups
  • Rowing
  • Ball Slams – 20# – Whoa, my pencil arms were tried by this time.  Tough but I got it done!!

Front Squats – 5×3 – 73#

WOD – 5 Rounds

  • 10 Kettlebell Squats – 35# – HEAVY!!
  • 10 Ab-Mat Sit-Ups
  • 10 Burpees – Whew, I think we all know how I feel about Burpees.  I hope they eventually get easier, just a tad easier!  This all goes back to my pencil arms being weak too.  Sad smile

Then we finished off the day with 2 minutes worth of planks.  I had to do 5 different sets to get the full 2 minutes:  40 seconds, then 20 seconds x 4.

CrossFit Day 46 & 47 ….

Yesterday finished out my year at CrossFit.  I’m sad to say that between the holidays and my need to “rest” a little bit before the Huff 50K on December 28th, that I’m done for 2013. 

It was a good finish to the year with two solid workouts.

Day 46 – Back Squats 7×3 – 73# total – I’m getting more flexible!!!!

Tabatas – 8 rounds, 20 seconds on, 10 seconds res.t

  • Over the box jumps – think box jump but instead of going down the same way you came up, you go off the other side, turn around and repeat.  Takes a bit of coordination.
  • Ring Rows
  • Kettlebell Swings – 26#s
  • Wall Balls – I think we moved up to 12#s this time.  Whoa.
  • Ball Slams – I think we moved up to the 20# ball.  Really heavy.  Not a lot of “bounce” happening in my area. 

Day 47 – 4 Rounds:  10 Pull-ups & 10 Burpees.  I must have been having a good day cuz J tried to take one of my support bands away.  Didn’t work.  So we added one of lesser resistance back into the equation.  I’m getting stronger but still need a lot of help.

For Time:  200 lunges with 7 push-ups, on the minute, every minute until completion.  Took me almost 7 minutes.  LOL!

50 Sit-ups & 50 Superman’s to finish things out.

CrossFit Day 41, 42 & 43

Tripling up on the CrossFit workout report since last week was a short week and I’m so slammed between work and life.

The Tuesday before Thanksgiving we had a fabulous workout.  Apparently “someone” thought we should hit it hard “in case” we overindulged during the holiday. 

Day 41 – Strict Press 7×3 (10 #s on each side w/ a 33# bar = 53# press)

Simple move, press from shoulders straight up in the air til arms are extended.  Might be tough if you have weak spaghetti arms like me cuz there is  no “hop” or leg help.  Yikes, this is all arms, baby.  All arms.  Cool diagram below from sliveryearsfitness.com.

Step down:  10-9-8-7-6-5-4-3-2-1

  • Wall Balls – 10#
  • Hand Release Push-ups
  • Ab Baskets – 10# ball
  • 110 single jump ropes

Not sure on the official name of this workout but I call it step downs for lack of a better word.  First round, do 10 reps of each and end with 110 single jump ropes.  Second round, do 9 reps of everything and then end with 110 single jump ropes.  And so on, and so forth ….  FUN but I was dying on the last couple rounds with the 110 single jump ropes!

Day 42  – Tuesday – Karen WOD – OMGosh “Karen” you are a real bitch tough chick.  150 Wall Balls for time.  10# ball for me.  We did increments of 15 so that helped but by round 3, I was wondering if I would survive.  I did survive.  I mean, HELL YEAH, of course I survived and I loved it!!  It took me 8 minutes and 18 seconds though and then I proceeded to go lay on the floor and cry.  Here is my girl, Michelle CRUSHING her workout!!

We got to follow that up with 7×5 Front Squats (10#s on each side & a 33# bar) just to make sure our quads and hammies were totally trashed when we left.  Mine were for sure.

Day 43 – Today – Still sore from WOD Karen.  25 Pull-ups – 2 bands assisted me and it was still hard today.  Stupid spaghetti arms.

Tabatas – 8 consecutive rounds at each rotation before moving onto the next.  20 seconds on, 10 seconds rest.  Repeat x8.

  • Kettlebell Swings – 26# – Wow, that kettlebell was HEAVY today!

CrossFit Day 27 & 28 …..

Although it’s Chicago Marathon week, I’m still CrossFitting!  Fortunately our instructor is fully aware that our 5am class is filled with runners.  I think only two of the ladies who showed up this morning were NOT running the marathon on Sunday.  Therefore, this week was probably “easy” by CF standards but we were still full of taper madness energy and ready to go!

Tuesday – Day #27 – Tabatas (8 rounds of each exercise for 20 seconds, 10 second rest between rounds, then switch to the next item)

  • Rowing
  • Sit-Ups
  • Kettlebell Swings (35#)
  • Ring Rows

We also did 10 reverse rope climbs and worked on pistols, rolled & stretched.  Why does the rope always shed tiny pieces that stick to my shorts?  First world problem, for sure!

Today – Day #28 – Barbells for Boobs Practice WOD

** Edited to correct the WOD.  Since I felt like a “sally” during this workout, I apparently wanted to call it Sally instead of Nancy, which is the proper WOD.  Sorry! **

Our box is hosting one of the many fundraiser WODs for Breast Cancer Awareness month.  The WOD for that fundraiser is “Clean Nancy”.  One division for the full version, a second for a scaled Nancy and then a possible third for what we do, which is below the scale.  I’ll just call it “Unweighted Nancy”.  If you would like to join the CrossFit New Lenox team {or donate} click HERE for more info on the Barbells for Boobs event on October 26, 2013.

“Unweighted” Nancy  – 5 rounds

  • 400 meter Run
  • 15 Front Squats (115/75) – but we just used the bar.  Smile
  • Repeat x5

Super easy and fast workout.  So glad I didn’t have to worry about more than the bar with those front squats.  This momma had tight hammies and it takes a bit to warm up for fun things like squats.  The run helped a lot though.

I must say this is a runners workout.  Definitely one of  my favorites so far.

Then we did 50 sit-ups, stretched and left.  Nice week at CrossFit.  Kudos to the instructor for keeping us moving thru the final days of taper madness before the marathon!

CrossFit Day 15 …. Tabatas

Tough workout for me today.  My back is still jacked up.  According to Dr. Alexis I have swelling in my sacral cap if I’m even remembering the correct terminology.  Regardless, my normal back “issues” have just been taken up a “notch” so we had to modify some of my CrossFit moves today.  I can’t bend very well, or reach, or sit, or stand.  Yep, just a few modifications.  Smile

A Tabatas WOD is always a group of exercises done in rotation; however, each rotation is done for 8 sets before moving onto the next exercise.  20 seconds on for the movement, 10 seconds rest = 1 set.

Day 15 brought us:  Pistols, KettleBell Swings, Rowing, Sit-ups, Air Dyne (stationary bike) and Wall Balls. 

Pistols are a new move for us and almost impossible if your back is crabby.  I used a much higher box than everyone else.  Sorry everyone, I know you were envying my taller box.  While the move doesn’t seem difficult, it was tougher than it looked.  One leg up, squat down to sit on box, stand back up with same leg out.  Then change legs.  Repeat til time is up.  Photo below from Train With Heidi.

KettleBell Swings also not ideal if your back is jacked up.  I had to move to a lesser weight about half way thru.

Rowing – Loved this!  We used a Rowing machine.  Not easy but not difficult either.  Nice change of pace.  Pic below from CrossFit 204.

Sit-ups, Air Dyne (Stationary Bike) & Wall Balls are all standard moves that I’ve previously mentioned.

After 15 sessions, I think it’s time to do a cost analysis.  Is CrossFit worth the cost?  First, our “box”, and I use the term box lightly cuz it just seems super hardcore, is pretty low dollar compared to others in our area.  Thanks, Jared!   When I started, the cost for our group was $10 a session or $80 a month (for 2x a week).  I have seen Groupons for our location but did not purchase one.  So there is an option to try it out for less.   That being said, $80 a month for 2x a week is still a lot of $$ for me the normal person.  If I had a gym membership I needed to maintain, or had other out of pocket fitness costs, then I wouldn’t be able to do this.  But I really don’t.   My fitness budget goes mainly to compression socks race entries.

I think we can all agree it’s pricier than a regular “gym”.  However, the individual attention, the daily modifications to make each workout “work” for the individual, and the group atmosphere which pushes each of us to be better is more beneficial {to most} than just hitting the gym.  Plus, it’s hard to cheat when you are always racing the clock for time.  In my case, the benefits outweigh the cost.  I never did strength work, no matter how good my intentions.  I had a weak core, still do but it’s improving.  I was having constant neck/shoulder/back issues from getting old old sport injuries which have caused permanent damage.  Now?  Things are starting to improve.  My back has been much stronger and I’ve had less pain until I tried to step over the dog and the kid tweaked it getting out of the shower on Tuesday.  So I know that CrossFit is helping my body.

Is CrossFit helping my running?  I don’t want to jump the gun and say that it is but I will say that my 18 miler last weekend “didn’t suck” and that’s an improvement in my world. Plus I’ve started to nail my speed work and tempo runs and that’s an improvement in my world.  I am even starting to have a glimmer of hope that I may be able to throw down some fast times this fall both in the half marathon and 5K distance.  Only time will tell but thus far, yes, I do think CrossFit is worth the cost and I believe that it WILL help my running.  Now, if they could just drop a pool in the parking lot, I would be “happy, Happy, HAPPY”.  LOL!

CrossFit Day 9 & 10 ….

I’m still CrossFitting, no worries I haven’t given it up after the Ironman 70.3 Racine event.  The goal behind Crossfit is to get strong.  Be strong.  Stay strong.  That doesn’t happen overnight.

I still have one more 70.3 triathlon on my calendar at the end of August but it’s a rollover race (after Great Illini canceled last year, they gave us a free entry to the 2013 race) and I can’t quite decide if I want to do the entire 70.3 or the Olympic.  Time will tell.  I’m not going to worry about it too much right now because quite frankly, I need to start training for the Chicago Marathon in October.  I know, everyone else is like 8 weeks into their training but not me.  I’ll be doing my “first” long training run this weekend, starting gently with a 15 miler.  I have multiples races, mostly half marathons, on my calendar between now and the marathon so I had to make an abbreviated marathon plan with the “finish it” not “win it” mindset.    In fact, can I just run it today and move it off the calendar?

Anyhow, I took one day off of CrossFit after the Ironman 70.3 Racine.  The swim in Racine beat me up so badly that I suffered a few repercussions which I normally wouldn’t experience.  It took a few days to recover  and I had no qualms about the need for a little downtime.  I waited it out and then hit CrossFit last THUR for my 9th WOD.

CrossFit Day 9 – This baby was fun.  Didn’t seem too taxing at the time but my abs were sore for 4 days after.  Good reminder that results are never immediate and they do in fact take time to surface.

Looks like an easy one, right?  Only two moves & a 100 meter sprint to equal one round, five rounds total.  First round:  5 Kettlebell deadlifts, I think we used a heavier one this time, maybe a 15# bell (EDIT – it was actually a 26# kettlebell, YAY!!!).  50 sit-ups using the abmat.  100 meter sprint.  I think my abs started burning around 35 sit-ups (in the first round).  Yep, I’m just that weak.  Then I loved the 100 meter sprint because I was able to make up a little bit of time.    Second round:  10 kettlebell deadlifts, 40 sit-ups, 100 meter sprint.  The total of the 5 rounds were for time.  I finished in 12:26.  I have no idea if this is good or bad compared to the norm because my class is a beginner class so we are all in our own little world of learning CrossFit together.  Kinda nice.

Then we were surprised by a plank contest.  First time for us to plank in class, see a demo pic below.  We were supposed to hold it as long as possible and the winner would get a prize.  I think I was first out but did hold my plank for 45 seconds, which for me is good.  I can already see that I’m getting stronger, even though this was only class #9 for me.  The winners held their planks for over 4 minutes.  OMGosh, that is so not my reality but it was inspiring to watch.  Great job, guys!!!  plank_womenshealthmag

CrossFit Day 10 – This was yesterday.  We started off with an intro to the Push Press which was super intimidating.  Check out this lady doing it at Grove CrossFit.

Fortunately we didn’t have to add any weight today.  It was hard enough sans weights.  We just practiced the technique and did a few reps with the bar.  I think we did 5 rounds of 5 reps each.  Sounds easy but I realized shortly after we finished that my arms were already “fatigued” which didn’t do me any favors in the Tabatas.

After the “intro” to the Push Press, we moved right into a Tabatas.   According to the TabataTraining blog:

Tabata Training lasts 4 minutes and has 8 intervals in total lasting 20 seconds. Within those 20 seconds however, you are going all out. Make sure you use a weight where you can successfully go all out for all 8 intervals. Also make sure the exercises aren’t too hard and aren’t too easy. The exercises should hard enough so it makes you sweat and breath during a interval, however easy enough so you can last the whole Tabata session.

We’ve done Tabatas before but the exercises within the circuit change depending on the WOD.  For WOD #10, we had ball slams, push-ups, lunges, butterfly sit-ups & kettlebell deadlifts.  We stayed at one station for the entire 4 minutes, which equaled 8 sets of the same exercise (back to back without rotating to the next).  20 seconds on (as many reps as possible in 20 seconds), then a 10 second rest, repeat until all 8 sets are complete, then rotate to the next station.

I’m still feeling this today.  Amazing how such seemingly easy moves can leave me remembering the workout for days to come. That’s alright.  I’m getting stronger.  One day at a time.  Big things to come.  I need to be stronger.

CrossFit Day 7 ….. Tabatas

I know I have TRI fever right now but I have still been hitting CrossFit this week.  On Tuesday we did the Tabatas WOD.  The workout consisted of lunges, sit-ups, wall balls & ring rows followed by a 3 minute rest and then a 1 mile timed run.

Each exercise was performed x8 before rotating to the next.  We had 20 seconds on, then a 10 second break, then we did it again x8.  After the 8th set, we rotated to the next exercise.  Fun! 

The lunges, sit-ups and ring rows have all been explained (with diagrams) previously but the wall balls were new to us.  Holding a 10# ball (soft), we did a squat, then exploded up into a jump while simultaneously throwing the ball up in the air at the wall above our head.  So much fun but required a bit of coordination and timing.

After all 8 sets of each move we took 3 minutes to rest then went immediately into a 1 mile  timed run.  Half of us hit the street using the GPS off of someone’s phone, the other half did 400 meter out and backs that were pre-marked by the club (x4).  Ironically ALL of the people who did the out and backs beat those of us who took to the streets.  Were they faster?  Or was one of the distances off?  Hard to tell.  I ran a 7:57 timed mile.  Hmmmm, was I really that slow ?  I don’t know but I was displeased to say the least.
